Warmup - Do 3 rounds of:
Pullup - 5 reps
Pushup - 10 reps
Air Squat - 15 reps

#1  BB Row - 4 sets x 12 reps
Same weight all 4 sets.
Pick a weight that is challenging but you can
get all reps with good technique.

#2  In 20 minutes, do as many rounds as you can of:
Run                           200 meters
BB Deadlift               10 reps
DB Bench Press        20 reps
Pullup                       15 reps
DB Thruster              20 reps
DB Row                     15 reps each side
